Rucking is having a huge moment — and for good reason. It’s one of the best low-cost, low-impact conditioning tools available. But it’s also creating a specific pattern of injuries in Dallas that we’re seeing show up in the clinic more and more.
Here’s what rucking is actually doing to your body, why the benefits are real, and the three injury patterns to watch for before they take you out.
What is rucking and why is it exploding right now
Rucking is walking with a weighted backpack (a “ruck”). Most people load 20-45 pounds, walk 30-60 minutes, and cover 2-4 miles. Simple as that.
It’s blowing up because it hits a sweet spot: it burns 2-3x the calories of regular walking, builds real cardio, loads your bones and joints without pounding them, and doesn’t require a gym. GORUCK events have exploded across Dallas and Fort Worth in the last two years. Zone 2 cardio nerds love it. Ex-military crowd swears by it. And now general fitness people are jumping in.
The real benefits of rucking (backed by physiology)
1. Bone density improvement
Walking under load is one of the most effective ways to signal your skeleton to lay down more bone. This matters more as you age — after 30, you’re losing bone unless you’re actively loading it. Rucking is one of the few conditioning tools that both burns calories and builds bone.
2. Cardiovascular gains without the joint pounding
Running is great cardio but hard on knees, hips, and lower backs. Rucking gives you a similar cardiovascular stimulus (elevated heart rate for extended time) at walking speeds, so the impact is minimal. This is why we recommend it heavily for our 40+ athletes and anyone rehabbing a lower-body injury.
3. Posterior chain and postural strength
Carrying a load on your back forces your posterior chain (glutes, hamstrings, spinal erectors) to work continuously. It also demands better postural alignment — a slouched ruck for 45 minutes will punish you fast, so your body learns to stack better.
4. Mental toughness and sustainable effort
Rucking is uncomfortable but not brutal. It teaches you to sit in a moderate-hard effort for a long time — a skill that transfers to almost every other athletic pursuit and to real life.
The 3 most common rucking injuries we see
1. Lower back pain
By far the number-one rucking injury. The pattern: recreational lifter or general fitness person loads a ruck with too much weight, walks too far, and their lumbar spine takes a beating trying to stabilize a load their posterior chain isn’t strong enough to handle.
The issue almost never is the back tissue itself. It’s a strength gap: your glutes and posterior chain can’t handle sustained loading, so your lumbar spine compensates. The pain shows up in your back. The cause is upstream. Full context: Lower Back Pain.

2. Hip pain (specifically hip flexor and IT band)
The second-most-common. Rucking asks your hip flexors to lift a loaded leg thousands of times per session. If your hip mobility is restricted (particularly hip extension), the load falls into the hip flexor and outer hip, and you end up with front-of-hip pain, IT band tightness, or lateral hip discomfort.
Presentation: pain at the crease of the hip when marching, tightness on the outside of the thigh, or the classic “my leg feels heavy” complaint after long rucks. See Hip Pain.
Prevention: Hip mobility work before AND after rucks. Hip flexor stretches, glute activation, and lateral band walks. If you’re doing longer rucks, add hip strength work: single-leg deadlifts, step-ups, and lateral lunges. Related: Hip Mobility for Lifters.
3. Knee pain (patellofemoral and IT band)
Third injury pattern. Loaded walking dumps extra force through the knee joint, and if your hips aren’t controlling the femur properly, that force lands as front-of-knee pain (patellofemoral) or outside-of-knee pain (IT band irritation). This is almost always a hip weakness problem, not a knee problem.

Prevention: Same principles — build slow, strengthen your hips, and don’t ignore knee pain that shows up two rucks in a row. That’s a warning, not a fluke.
How to start rucking without breaking down
Week 1-2: 20 lbs, 30 minutes, 2x per week. Flat ground.
Week 3-4: Add 10 minutes per week OR 5 lbs — never both at once.
Week 5-8: Progress to 30-35 lbs and 45-60 minutes. Add some hill work if you want a bigger challenge.
Ongoing: Cap most rucks at 45 minutes to 1 hour. Longer rucks are for events and specific training, not regular conditioning.
Golden rule: Increase either load, distance, OR pace at a time. Never two at once. Most rucking injuries come from ramping too aggressively.
What kind of pack matters more than you think
A cheap backpack with a 25 lb dumbbell dropped inside is asking for trouble. The load shifts, digs into your shoulders, and pulls you into bad posture within 15 minutes. If you’re going to ruck consistently, invest in a proper rucking pack (GORUCK, 5.11, or similar) with a plate compartment that keeps the load high, tight, and centered. The plate should sit between your shoulder blades — not your low back.
When to see a sports chiropractor
If any of the following apply:
- Pain that shows up the same way after two consecutive rucks
- Lower back stiffness that lingers 24+ hours after your ruck
- Hip or knee pain that limits your stride
- Numbness, tingling, or shooting pain during or after rucking
- You’re training for a GORUCK event and something is holding you back
